How much protein do you actually need?

The short answer

Most adults do well on 1.2 to 1.6 grams of protein per kilogram of body weight a day (0.55 to 0.75 grams per pound), which is where the 2025 US Dietary Guidelines put it. If you want to lose fat or build muscle, we set clients higher, at 1.6 to 2.2 g/kg (0.75 to 1 g per lb), and the research on keeping muscle backs that. For a 175 lb (80 kg) adult, that is 130 to 175 grams a day. You will also meet a lower number, 0.8 g/kg, the RDA (Recommended Dietary Allowance); it covers basic needs and was never set with fat loss or training in mind.

This page is for healthy adults. If you have kidney disease, are pregnant or breastfeeding, or are under 18, the numbers change, and the note at the end says who to ask.

The range above answers the question you searched. It does not answer the one behind it: what do I actually eat tonight? A number per kilogram does not fill a plate, and that is where this stops being a nutrition question and becomes a real-life one.

So the calculator below turns the range into your own daily number. Everything after it is the part no calculator does: how a person with a job, a normal fridge and a game to get back to eats that number on a normal Tuesday, without chicken breast every night.

How to hit your number on a normal day

You now have your number. This is where most days go wrong with it: breakfast was a coffee, lunch was whatever was there, and at 8 PM you still need 90 grams and the fridge has half a block of cheese in it. Nothing about that is a knowledge problem. It is a planning problem, and our fix is six habits, taught in this order.

1. Decide the protein before you decide the meal

The fridge is open, and the first question you ask decides the meal. The natural one is “what do I fancy?”, and there is nothing wrong with it. The habit is to ask “which of these is the protein, and is there enough of it?” first, and build the rest of the plate around the answer. These are the foods that do the job:

  • Chicken, fish, ground beef, eggs

  • Greek yogurt or skyr (a thick Icelandic yogurt), cottage cheese

  • Tofu, tempeh (a firm, nutty soy block), lentils and beans

  • A can of tuna, or a protein shake if you want one

This one habit gets you most of the way to your number on its own, because a normal portion of the meat or fish on that list lands around 30 grams; yogurt and tofu get there in a big one, and eggs and lentils need pairing, as the table below shows. The rest of the plate counts too: bread, oats, rice and pasta each add a few grams, and over a day that is often 20 or more you never planned for, which is why a day built on protein-first meals usually lands higher than the protein portions alone suggest. Thirty grams is the unit we measure a meal in, so it is worth knowing by sight.

2. Know what 30 grams looks like

You do not need a kitchen scale for life. You need it once. Put 100 grams of cooked chicken on it this week and look, and from then on you can eyeball it close enough. This is what 30 grams looks like across the foods above:

Weights are the food as you eat it: cooked for the meat and fish, drained for the tuna. These portions are approximate, taken from the USDA food database. Protein content varies with the cut, the brand, how the food is cooked and which label you read, so landing within 10 percent of these portions is fine.

3. Eat more of your protein early in the day

Knowing what 30 grams looks like also shows you where the day goes wrong. If dinner is your only real meal, you’re asking one meal to carry 100 grams. It can, and there are two reasons not to ask it to. The first is appetite: at least 25 to 30 grams at each meal is where the weight-loss research points for keeping hunger in check through the day. The second is dinner itself: thirty grams at breakfast and thirty at lunch turn it into an easy 40 to 60. I know: you don’t eat breakfast. Then lunch carries 45 and a tub of yogurt at four o’clock does the job breakfast would have done, and either way dinner stops carrying the whole day. All of that assumes a normal day, and you do not only have normal days.

The habits that survive a bad week

The first three habits are for the normal days. The next three are for the week when work runs late, the kids are ill and the fridge is empty.

4. Have one effortless meal

The night you get in at nine, tired and hungry, is the night any plan goes, so give that night a meal that needs no thought, almost no cooking and no decisions, one you can repeat forever. Good ones look like Greek yogurt with berries and a handful of oats, or three eggs and cottage cheese on toast, or a can of tuna with rice from the freezer, or a shake and a banana. It buys you 30 grams on a day that would otherwise have given you none.

5. Keep protein within arm’s reach

You are going to eat at your desk while you play, and this is not a request to stop. Change what is within arm’s reach instead, because most of what you bring home gets eaten, sooner or later:

  • A tub of Greek yogurt or cottage cheese

  • Beef jerky (dried beef)

  • Edamame (young soy beans, sold frozen)

  • A shake in a shaker bottle

6. Set a worst-day minimum

Some days nothing works: the effortless meal didn’t happen, the snack drawer was empty, and you ate what was there. Those days are what the bottom of your range is for. It is the number you can hit even then, and that is my rule for everything we coach: aim for 80 percent, not 100, because 80 percent is something you can keep up for the rest of your life and 100 percent is not. So decide your bottom number now, and count any day you reach it as a win.

One thing protein won’t do. All six habits get you to your protein number, and that number still won’t save a diet where you eat more than you burn, or build muscle you are not lifting for. Calories come first in fat loss and lifting comes first in building muscle; what protein does is make both work better.

How many grams of protein do you need per day?

The calculator handed you that number without saying where it came from. Here is where, and it explains why the last three pages you read each gave you a different one.

The fat-loss row is our coaching range, and it sits above what the weight-loss studies alone would give you. Those show benefits from 1.2 to 1.6; the lifting trials, and the dieting trial further down, are why we set our clients at 1.6 to 2.2.

Why every page gives you a different number

The pages that gave you different numbers were not wrong. There are three different questions hiding behind “how much protein”, and most pages answer one of them without saying which.

The first two numbers are both official recommendations, set for different purposes. The 0.8 is the allowance: enough to cover the basic needs of nearly every healthy adult, and set without training or fat loss in mind. The 1.2 to 1.6 is the guideline, the level the 2025 guidelines point every adult to. One caveat belongs next to it: the strongest evidence for that range comes from people losing weight, so for everyone else it is a sensible target rather than a proven need. The third number comes from no guideline. It is what the lifting trials found when they asked how much protein it takes to build muscle: past about 1.6 grams per kilogram, extra protein added little or no muscle, with the uncertainty running from about 1.0 to 2.2, which is why 2.2 is the usual ceiling.

Where in that range should you sit? In our coaching, the bottom of it hit every day beats the top of it hit sometimes; when a client is losing muscle while dieting we add a palm-sized portion of protein a day, and otherwise we leave the number alone.

Why dieting needs more protein, not less

When you eat less than you burn, your body pays the difference out of two accounts, fat and muscle. Protein and lifting are the two biggest levers you have over how much comes out of each account.

The clearest test of that. Four weeks, overweight young men on a hard diet, lifting and doing intervals six days a week, split into two groups. The group on 2.4 grams per kilo, about double a normal intake, lost 4.8 kilos of fat and gained 1.2 kilos of lean mass, which is mostly muscle. The group on 1.2 grams per kilo, half as much, lost 3.5 kilos of fat and gained nothing. Same gym, same calorie cut, same four weeks, and one group came out of a hard diet with more muscle than it went in with. The higher-protein group also ate less fat, so protein was not the only thing that changed.

Even with that caveat, protecting your muscle is the main reason to eat more protein on a diet, and one smaller thing works in your favor alongside it: of protein, carbs and fat, protein is generally the most filling per calorie. The effect is modest, and it still matters, because the moment a diet breaks is rarely lunch; it is 10 PM with a controller in your hand. Most people never get this far into the numbers, though; they get stuck one step earlier, on a calculator that gave them a number they could not eat.

Heavier bodies: the correction most calculators get wrong

If you’re 120 kilos and a calculator just told you to eat 192 to 264 grams of protein a day, you probably stopped reading right there, and I wouldn’t blame you. That is six or more chicken breasts, every day, and the number is wrong. The ranges above are per kilogram of body weight, and most calculators simply multiply your whole weight by them, which is exactly where they go wrong for heavier people.

The lifting research behind the ranges was done mostly on people at or near a healthy weight, and body fat doesn’t need protein the way muscle does, so multiplying every kilo of a heavier body overshoots. For anyone with a lot of weight to lose, dietitians therefore calculate from an adjusted weight instead: an ideal weight plus a quarter of the gap up to where you are now. Our calculator uses the same quarter, and lets you put in a realistic goal weight in place of the ideal weight a dietitian’s formula would give you.

What that looks like at 120 kg, aiming for 90.

Adjusted weight: 90 + a quarter of the 30 kg gap = 97.5 kg.

Fat-loss target: 1.6 to 2.2 × 97.5 = 156 to 215 g, instead of 192 to 264. The calculator does this for you when you tick the goal-weight box.

Still a lot, but a number a person can eat.

Do women and men need different amounts?

Not per kilogram. The ranges above are the same for everyone, and the totals differ only because body weights differ, which is why the calculator never asks whether you are a man or a woman. You may still have seen separate figures for the two sexes, 46 grams a day for women and 56 for men. Those come from the reference weights the RDA uses, a 57 kg woman and a 70 kg man, and both are floors, not targets. One situation does change the numbers, and it is the only one that is about being a woman: pregnancy raises the minimum to about 1.1 g/kg from its second half, and breastfeeding to about 1.3 g/kg. The RDA’s own figure for both is 71 grams a day (its standard 46 for women plus 25), and your midwife or doctor sets your number.

Otherwise your numbers are the same as everyone else’s, and so are the habits. That leaves the question the research cannot answer: how anyone actually eats these numbers week after week.

What we see with clients

Two kinds of knowledge are on this page. The ranges come from the research. Facts. Where we set you inside them, the six habits, and everything in this section come from eight years of coaching gamers. Experience. Both matter, because you can know all the facts in the world, but if they aren’t applicable to your life, or they’re technically applicable but so difficult to follow that you can’t stay consistent with them, then who cares?

When someone starts with us, their first month has three rules, and I don’t add a fourth until those three are in place: eat less than you burn, hit your protein goal, and get into a strength training routine. Protein earns its place among the three because it fills you up more, which on a diet means less hunger to fight, and because it helps you build more muscle from your training. Three things we have learned about actually eating it:

  • We set each client’s protein in hand portions (palms) rather than gram counts, because you always have your hands with you and never the kitchen scale. The grams from the calculator are the target; palms are how you hit that target. A palm-sized piece of meat or fish is about 20 to 30 grams, and your coaching plan says how many palms to put on the plate at each meal.

  • When a client is losing muscle while dieting, the fix is one extra palm of protein a day, not a new diet.

  • The order of the three rules matters. All three start in month one, but the two eating rules, protein and eating less than you burn, carry the first results. One of our clients, Kasper, went from over 180 kilos to under 100, and the first 40 to 50 kilos came from sorting his eating before he trained much at all.

Do you need protein powder?

No. Protein powder is food in a tub, nothing more. If you can hit your number with meals, you don’t need it. If your day is a mess, a shake is a fast 25 grams that needs no cooking, which is why one sits in the effortless meal and within arm’s reach of the desk. If you do buy one, whey protein works and plant-based blends work; choose a flavor you will keep drinking. Powder becomes a problem only when it replaces meals instead of topping them up.

Five things you’ve been told about protein that are wrong

Planning is most of it. The rest is folklore: rules repeated in gyms and Discords until they sounded like science. These are the five we hear most often, and what is true instead.

False

"Your body can only absorb 30 grams per meal."

In 2023 researchers fed young men 100 grams of protein after a workout and watched what happened to it. Twelve hours later their bodies were still using it, and nothing in that window looked like a ceiling. Your body absorbs nearly all of the protein you eat in a meal and uses it more slowly when there is more of it; the 30-gram idea came from studies with fast-digesting whey shakes, where the muscle-building response levelled off around 25 grams, and that plateau got passed around as a limit on absorption. The protein in fewer, bigger meals still gets used; the trials on eating that way are just few and short. A 2018 review of those studies suggests instead a per-meal target of around 0.4 to 0.55 grams per kilo, so 30 to 45 grams for most adults, across four meals. Spread it because it helps, not because the rest is wasted.

"You have to drink a shake within 30 minutes of training."

The muscle-building window (the anabolic window, if you have seen the term) is hours wide, not 30 minutes. The shake-within-30-minutes rule looked true in early studies, but when researchers accounted for how much protein people ate in total, the timing around the workout made no measurable difference to muscle or strength. So a shake in the car park does nothing that dinner two hours later would not do. Hit your daily number, eat a meal with protein in the hours around training, and stop watching the clock.

False for healthy adults

"High protein wrecks your kidneys."

Eat more protein and your kidney function follows the same path it would have on a normal diet; that is what the trials on healthy adults show. The fear comes from a real observation: your kidneys do filter a little more when you eat more protein. The one group it matters for is people who already have kidney disease, whose protein has to be managed by a doctor. For everyone else, the extra filtering is like your lungs working harder on the stairs: extra work, and in healthy adults the trials find no damage from it.

"Plant protein is incomplete."

Plant foods contain all the building blocks of protein, just in different amounts from one food to the next, so mixing them over the day evens the amounts out. What is true is that plant protein is a little less efficient at building muscle, gram for gram. That is a reason to choose plant foods well rather than to change the number. If you’re vegetarian or vegan and the protein pages so far have quietly assumed you eat chicken, the range on this page still holds. What changes is the plate: build each meal around tofu, tempeh, seitan (a wheat-based meat substitute), lentils or beans, and let rice and bread top the number up rather than carry it.

"More is always better."

Past about 1.6 grams per kilogram, the lifting trials found that extra protein adds little or no muscle, so the extra portion on top of your range is building very little. Is it doing harm instead? Probably not. The trials on healthy adults show no harm to kidney function at high intakes, and beyond that the long-term evidence is simply thin. So above your range you are eating for a benefit the lifting trials looked for and did not find.

Questions we get asked

Is 100 grams of protein a day enough?

For an adult around 65 kilos (145 lb) who trains, roughly yes. For an 85 kilo (185 lb) person who wants to lose fat, it is below the 1.6 to 2.2 g/kg range, which would be 135 to 190 grams. The right number depends on your weight and your goal, not on a round figure.

Does the protein in bread, rice and oats count?

Yes, all of it. Protein is protein wherever it comes from; the difference is how much a food carries. Two slices of bread give about 8 grams, a big bowl of oats about 10, a plate of pasta about 12, and none of those are protein foods. Over a day they often add 20 grams or more, which is why building each meal around a protein and letting the rest of the plate top it up usually gets you close without counting.

Do I need more protein on training days?

Not much more. The targets on this page are daily averages, and what the research measures is the total over weeks, not the swing from one day to the next. On a training day the useful move is a meal with protein in the hours around the session, not a bigger total. Our calculator nudges you toward the top of your range if you train four or more days a week; that is our rule of thumb from coaching, not a study.

Should I recalculate as I lose weight?

Yes, every five kilos or so. Your target is set per kilogram, so it falls as you do, and if you used the goal-weight box it falls more slowly, because the calculator already counts from an in-between weight. Rerun it at each five-kilo mark, and treat the new bottom of the range as your new worst-day minimum.

Does protein make you gain weight?

No. Eating more calories than you burn is what makes you gain weight, whatever those calories are made of. Protein tends to be more filling per calorie than carbs or fat, which is one reason higher-protein diets are easier to stick to.
