Should you drink a protein shake before or after a workout?

Right now, in a gym locker room somewhere, somebody is shaking a protein shake like their life depends on it. They finished their last set 25 minutes ago, and as far as they know, the clock is running.
That clock has a name that sounds like science: the anabolic window. The rule says you have about 30 minutes after a workout to get your protein in, or you’ve missed your chance to build muscle from the session. If you’ve heard it, the end of a workout can start to feel like a countdown. You put the last weight down, your shake is at home, home is forty minutes away, and you’re already late.
You’re not late. When researchers tested the rule, they found no 30-minute deadline. People who drank their shake before training built as much muscle as people who drank it after, and the muscles you train keep responding to protein into the next day. So if the question is before or after, the honest answer is whichever suits you.
That answer is true, but it doesn’t help much when you’re standing in the kitchen with the tub in your hand. The research points to something more useful than “it doesn’t matter”. Two things do matter: how much protein you eat over the whole day, and how long you go without any around your workout. Both depend on your day and not on a rule, so this article shows you how to look at your own day and decide where the shake goes.
Where the 30-minute rule came from
The rule has a real observation behind it. Lifting weights makes your muscles more responsive to protein, and when scientists measure muscle building in the hours after a session, protein eaten soon afterward produces a strong response. From there it was a short step to “the sooner the better”, and from that to a deadline.
For a while the longer studies seemed to agree. In 2013 three researchers gathered every trial they could find in which people lifted weights for at least six weeks and one group had protein within an hour of training. There were 23 trials, and taken together, the people who had protein close to their workouts gained a little more muscle than the people they were compared with.
Then the researchers looked at what those comparison groups had been given. In all but three of the trials, the two groups hadn’t eaten the same amount of protein. Most often the comparison group got a drink with no protein in it at all, so the people with the well-timed shake were also eating about a quarter more protein every day. Once that was accounted for, the advantage of timing disappeared. What best predicted how much muscle people gained was how much protein they ate in a day.
Imagine your character in World of Warcraft loses a duel to a player with much better weapons and armor. You wouldn’t say he won because of the time of day he logged on. You’d say he had better gear. In those trials, the extra protein was the better gear, and the clock got the credit.
What those trials really showed is that eating more protein helps you build muscle when you lift. That is worth knowing, but it’s a different lesson from the one that ended up printed on tubs of “post-workout” formula.
Before or after, tested head to head
What the 23 trials couldn’t show was what happens when both groups get the same shake and only the timing differs. Most of them were also run on people who were new to lifting. So in 2017 the same researchers ran the missing test on experienced lifters. Twenty-one men who had been lifting for at least a year trained three times a week for ten weeks. One group drank 25 grams of whey protein right before every session, and the other group drank the same shake right after.
The researchers also made it a hard test for timing. The men who drank their shake before training were told to eat nothing for at least three hours after the session, which is about as far outside a 30-minute window as a person can get. After ten weeks there was no meaningful difference between the groups in muscle size, lean mass or strength. Three hours without protein after every workout had cost those men nothing the researchers could measure.
One trial with 21 people doesn’t settle much by itself. A 2025 analysis found five trials that compared protein before training with protein after it, in young and older adults, in men and in women, and pooled them. It found no difference in lean mass between the two timings. Its authors rate that evidence as low in certainty, because the trials are small and not all of them were tightly controlled, and it’s fair to say so plainly: nobody has run the big, long study that would close the question for good. The one hint in either direction was a bigger gain on the leg press for the people who had their protein before training. It came from two trials with 53 people between them, and the authors themselves say to read it carefully.
Here’s what I take from all that. If the timing of a shake around your workout makes any difference, the difference is too small for trials like these to find. It is much too small to feel late about.
Why your muscles aren’t watching the clock
It helps to know why timing matters so little, because the reason is what makes the practical part easy. Your muscles have no idea what time your workout ended. What they respond to is whether protein is arriving in your blood, and protein arrives and leaves much more slowly than the 30-minute rule assumes.
A whey shake is one of the fastest proteins you can have, and even a small one is in your blood within half an hour and takes about two hours to clear. So a shake you drink on the way to the gym is still arriving while you train, and for a while after you’ve finished. Food is slower again. In one study, 25 grams of milk protein kept the blood’s amino acids (the building blocks that protein is broken down into) raised for about five hours. After 100 grams they were still raised twelve hours later, and the body was still using them. A proper lunch at 1 PM is usually still delivering protein at 5.
The far end of the window is wider still. Training leaves the muscles you worked more responsive to protein. Think of it as a buff in a typical role-playing game: a temporary boost that runs on a timer. The 30-minute rule says that timer runs out in half an hour. It doesn’t. That buff stays on your character (you) for at least a full day. In one experiment, young men drank the same small whey shake on a rest day and again the morning after a hard leg session. The trained muscles’ response to the shake was more than twice as large, a full day after the workout.
That was a lab measurement over a few hours in 15 men, not muscle gained over months, so it shouldn’t be stretched too far. But it fits what the training trials found. “After your workout” isn’t the next thirty minutes. The buff is still up at dinner tonight, and at breakfast tomorrow.
The gap that does matter
A wide window is not an endless one, though. Say lunch was at noon, you train at 6 PM, and dinner doesn’t happen until 9. That’s nine hours with very little protein coming in, and the workout sat right in the middle of them.
The researchers who took the 30-minute rule apart made a practical suggestion for exactly this situation. Eat a meal with a real portion of protein in it, 25 grams or more, at some point before you train, and another at some point after. Then keep those two meals within about three to four hours of each other, or five to six hours if they’re big mixed meals, which digest slowly. With an hour of training in between, that leaves an hour or more to spare on each side. They’re open about what this is: a sensible guideline built from how digestion works, and not a line anyone has tested in a training study. So treat the hours as rough.
What that guideline does is turn “before or after?” into a question you can answer by looking at your own day. Find the last real meal before your workout and the first one after it, and count the hours between them.
If it comes to around five hours or less, those two meals have your workout covered, and the shake doesn’t need to go anywhere near it. If it comes to a lot more than that, the shake goes in the gap, on whichever side of the workout has gone longer without food.
The after-work session.
Lunch at 12:30, the gym at 5:30, dinner around 8. That’s seven and a half hours between meals, with the workout in the middle.
A shake at your desk at 4:30 splits that into four hours and three and a half. If you’d rather not train with a shake in your stomach, drink it as soon as you finish and don’t wait for dinner.
The same count works for any day:
You train before work, on an empty stomach. If dinner was at 8 PM and you lift at 6:30 AM, you’ve gone more than ten hours without protein before you touch a weight. This is the one kind of day where the old advice is close to right, and the same researchers say so: have your shake, or breakfast, soon after you finish. If your stomach doesn’t mind, a shake before you leave the house works too.
You train at lunch. With breakfast at 8 and lunch straight after a noon session, the two meals are about five hours apart. As long as both have protein in them, they have the workout covered, and the shake can go wherever it’s useful, or nowhere.
You train in the evening, after dinner. Dinner at 6:30 and the gym at 8 means dinner is still feeding you through the session and after it. You don’t need anything afterward for the workout’s sake, unless the whole day has come up short on protein.
In short: count the hours between the last real meal before your workout and the first one after it. Around five or fewer, and the shake can go anywhere. A lot more, and the shake goes in the gap.
What a shake is really for
One question matters more than the gap, and those 23 trials already pointed at it: do you eat enough protein in a day? The people with the well-timed shakes gained more muscle because the shake added to their total, and that is still the main thing a shake is for.

If your meals already get you there, the shake is optional at any hour. If they leave you 20 or 30 grams short, a scoop of whey, at about 24 grams of protein, covers most of that whether you drink it at 7 AM or 7 PM. That’s worth more than anything timing has been shown to add.
In practice the two questions often have the same answer, because the long stretch without food is usually where the day’s protein is missing too: the afternoon between lunch and a late dinner, or the morning after a skipped breakfast. When both work, choose what’s easiest
For a lot of people, the meal before training and the meal after it are already close enough together. Then a shake before your workout and a shake after it do the same job, and you can choose whichever is easier to live with. Three things usually decide that.
Your stomach. Some people train happily with a shake inside them. For others, heavy squats twenty minutes after a big chocolate shake is an experience they only need once. If that’s you, drink it afterward.
Your appetite. If training leaves you hungry and dinner is still an hour or two away, a shake right after the session gets you to the table without emptying the snack cupboard first.
Your memory. A scoop of powder in a dry shaker in your gym bag gets used. A tub at home that you mean to get to after your shower often doesn’t. Whichever time you’ll actually remember is the better one.
Count the day, not the minutes. Get enough protein by bedtime, don’t leave a long gap around your workout, and let the clock look after itself.
Questions we get asked
What is the two-hour protein rule?
It’s the advice to eat protein within two hours of finishing a workout. There’s a real finding behind it: protein eaten in the two hours after training produces a strong muscle-building response, and sports nutrition guidance says so. The same guidance says the benefit comes from protein before or after training, and that a workout’s effect on your muscles lasts at least 24 hours. So two hours is a comfortable default, not a deadline, and a meal that lands at three hours loses nothing the training studies have been able to measure.
Is it OK to drink a protein shake 30 minutes before a workout?
Yes. A whey shake starts reaching your blood within about half an hour and keeps arriving for a couple of hours, so a shake 30 minutes before training is feeding your muscles during the session and after it. In the trials that compared protein right before training with protein right after, people gained the same lean mass either way. The only real reason not to is comfort: if a full stomach bothers you when you lift, drink it afterward.
Do I need a protein shake on rest days?
Only if your meals leave you short of your protein target, which is the same test as on training days. Your muscles are still rebuilding the day after a session, and in one lab study they responded more strongly to protein a full 24 hours after the workout. A shake adds protein to your day’s total, and the total counts on every day, not only the days you train.
Does timing matter more if I’m trying to lose weight?
Not as far as the trials can tell. In the 2017 trial that compared a shake before training with a shake after, the men ended up eating less than planned and lost 2 to 3 pounds of fat (about a kilo) over the ten weeks, and timing still made no difference to their muscle or strength. What does change when you’re losing weight is that the shake’s calories count toward your day: a scoop of whey in water is a little over 100. If a shake after training is what keeps you out of the snack cupboard before dinner, that’s a good reason to have it then.
Does any of this change if I do cardio and don’t lift?
The training studies in this article were all done on people lifting weights, so for a run, a class or a sport there’s less to go on. The sensible reading is the same: get enough protein over the day, and don’t leave a very long gap around a hard session. The people for whom timing around training really matters are endurance athletes who train more than once a day, and for them it’s mostly about carbohydrate, which is a different subject.
